Phase 1. The Hinge and Drive

From here, drive your hips forward explosively. Exactly as you would in a Romanian deadlift or a swing, allowing the momentum from the hip drive to pull the dumbbell upward. Phase 3. The Press

From the rack position, press the dumbbell overhead to full extension. Elbow locked out, wrist stacked above the shoulder. Lower it back to the rack position and then hinge back to the floor. This completes one repetition of the full clean and press.

The press phase is the simplest of the three. Most people have done some form of shoulder pressing before. The challenge is pressing from the rack position rather than from a rested position, which requires stability in the shoulder and core that standard pressing doesn’t demand.

The Movement Library Building System

The clean and press is the anchor movement. Over 12 weeks, the following progression builds it into a competent skill while adding complementary movements that expand the Library.

Weeks 1–4: The Foundation
Practice the clean and press in three phases separately before connecting them. Five minutes of phase practice at the start of each session, followed by 3 sets of 5 connected reps. Use a weight that makes the movement feel comfortable. This is skill acquisition, not strength training. The neural adaptation you’re after comes from quality repetition, not heavy loading.

Weeks 5–8: The Connection
The phases connect into a single fluid movement. Add the single-arm variation. Performing the clean and press with one arm while the other hangs at the side. Frequently Asked Questions

Is the clean and press safe for people with shoulder problems?

It depends on the shoulder problem. The movement requires comfortable overhead reach and a stable catch position. People with rotator cuff tears, significant shoulder impingement, or post-surgical restrictions should check with a physiotherapist before attempting it. For people with mild shoulder stiffness or general shoulder weakness, the press component can be replaced initially with a front raise, building shoulder strength and mobility before adding the overhead element.

How heavy should the dumbbell be?

Start lighter than your ego suggests. A weight that allows you to focus entirely on the technique, where the movement is the challenge, not the load. Is correct. For most people this is 4 to 8kg for the single-arm version, 8 to 12kg for the bilateral version. What if I find the clean transition too difficult?

Practice the hang clean separately from the press until the elbow rotation feels natural. Most people need 2 to 4 weeks of phase practice before the connection feels smooth. Does it matter which arm I start with?
